“No pain, no gain” convinced a generation that every set must end in total failure. The research tells a more nuanced story: proximity to failure matters, but grinding everything to zero adds fatigue faster than it adds muscle.
Proximity to Failure and Growth
Hypertrophy is driven by training with high effort — typically the last few reps before failure, where motor-unit recruitment peaks. Research on reps in reserve (RIR) suggests that stopping around 0–3 reps shy of failure produces similar growth to going all the way, when volume is matched (Grgic et al., systematic reviews).
The Cost of Constant Failure
- Failure sets generate disproportionate fatigue, lengthening recovery time.
- They can reduce the total quality volume you accumulate across a session.
- On compound lifts, failure raises injury risk as form degrades.
Isolation vs. Compound
Taking a leg extension or cable curl to failure is low-risk and can be useful. Taking a heavy squat or deadlift to true failure is rarely worth the fatigue and risk.
How to Program It
Keep most working sets at 1–3 RIR. Reserve occasional true failure for the final set of isolation movements or safe machine work. As a set-ender, failure is a tool — not a default.
Train hard enough to force adaptation, but not so hard you can’t recover to train hard again.
