Protein Timing and the ‘Anabolic Window’

The idea of a narrow “anabolic window” — slam protein within 30–60 minutes post-workout or lose your gains — has been massively oversold. The evidence points to daily total and sensible distribution as the real drivers.

What Actually Drives Muscle Protein Synthesis

Resistance training elevates muscle protein synthesis for 24–48 hours (Phillips et al.). That means the “window” is far wider than a single hour. A 2013 meta-analysis (Schoenfeld, Aragon & Krieger) found that once total daily protein was equated, the specific timing around training had no significant independent effect on muscle or strength.

Daily Total Comes First

Hit 1.6–2.2 g of protein per kg of bodyweight per day (Morton et al., 2018 meta-analysis). This single variable outweighs timing, source nuances, and supplement gimmicks combined.

Distribution: The Small Edge

Spreading protein across 3–5 meals of ~0.3–0.4 g/kg each maximally stimulates synthesis at each feeding (Areta et al., 2013). This is a minor optimization on top of hitting your total — useful, not make-or-break.

Coach’s Note

If you train fasted or many hours from your last meal, having protein within a couple of hours post-workout is reasonable. Otherwise, stop stressing the clock — eat enough protein across the day and you’re covered.
