Creatine Monohydrate: The Most Researched Supplement in Sports Science

Creatine monohydrate is the most extensively studied sports supplement in existence, with hundreds of peer-reviewed trials and a formal position stand from the International Society of Sports Nutrition (ISSN, 2017) affirming both its efficacy and safety.

How Creatine Works

Your muscles store energy for short, explosive efforts as phosphocreatine, which rapidly regenerates ATP — the cell's energy currency. Supplementing increases muscle creatine stores by roughly 20–40%, letting you sustain a few extra high-quality reps before fatigue. Over weeks, those extra reps mean more accumulated training volume, and more volume drives more hypertrophy.

The Evidence

  • A 2003 meta-analysis (Rawson & Volek) found creatine plus resistance training increased strength ~8% and lifting performance ~14% more than training alone.
  • It reliably increases lean mass, partly through greater training output and partly via cell hydration (water drawn into muscle cells).

How to Dose It

Maintenance (simplest)

Take 3–5 g per day, every day, at any time. Muscle stores saturate over about 3–4 weeks.

Loading (faster)

Take 20 g/day split into 4 doses for 5–7 days, then drop to 3–5 g/day. This saturates stores within a week but is optional — the end result is identical.

Consistency Beats Timing

Total daily intake matters far more than when you take it. Don't overthink pre- vs post-workout — just take it daily, including rest days.

Safety and Myths

Decades of research show no harm to kidney or liver function in healthy individuals. It does not cause "bloating" in the subcutaneous sense — the water it draws sits inside muscle cells. The initial 1–2 kg scale increase is intramuscular water, not fat.

If you take one supplement for muscle and strength, make it creatine monohydrate. Nothing else comes close on the strength of evidence.

Buy plain creatine monohydrate — it's the most studied and cheapest form. Fancier versions (HCL, ethyl ester) cost more without proven advantage.
