Caffeine is one of the few supplements with overwhelming evidence for enhancing exercise performance. It is a central nervous system stimulant that reduces perceived effort and improves focus, power output, and endurance.
The Mechanism
Caffeine blocks adenosine receptors in the brain. Adenosine normally accumulates through the day and signals fatigue; blocking it makes hard work feel easier. This lowered rate of perceived exertion (RPE) is why a heavy set feels more manageable when caffeinated.
Evidence-Based Dosing
- Research consistently uses 3–6 mg per kg bodyweight, taken about 45–60 minutes before training.
- For an 80 kg lifter that's roughly 240–480 mg — but start at the low end.
- A 2018 meta-analysis (Grgic et al.) confirmed significant improvements in muscular strength and power.
Tolerance and the Sleep Trade-Off
Caffeine has a half-life of roughly 5–6 hours, meaning half is still in your system that long after. Training late and dosing high can measurably impair sleep — and since sleep drives recovery, a strong pre-workout at 7pm can be a net negative. Regular users also develop partial tolerance to the performance effect.
Practical Protocol
Train earlier when possible. If you train in the evening, keep caffeine minimal or switch to a non-stimulant pre-workout. Periodically deload caffeine for 1–2 weeks to restore sensitivity.
Coach's Note
Assess your own tolerance. If caffeine wrecks your sleep or spikes anxiety, a smaller dose (or none) beats a jittery, sleepless week that destroys recovery.
